Soreness after unfamiliar training is usually mild immediately afterwards and worst a day or two later. The delay is the informative part, because it points to what is actually causing the pain.
Lengthening contractions do most of the damage
Muscle can contract while shortening, while holding, or while being lengthened under load, as when lowering a weight or running downhill.
Lengthening contractions generate high force across relatively few active fibres, which produces microscopic disruption within the contractile structures.
This is why the muscles that ache most after a new activity are typically those that were controlling a descent rather than driving the movement. A long downhill walk reliably produces more soreness than the climb that preceded it.
The pain is not lactic acid
Lactate rises during hard effort and clears within roughly an hour of stopping, long before soreness appears.
The burning sensation during a set and the ache two days later are separate phenomena with different causes.
Attributing delayed soreness to lactate persisted for decades in popular material and remains one of the most common misconceptions in training, which matters because it points people toward flushing routines that address nothing.
Repair is what produces the sensation
Damaged fibres trigger an inflammatory response that brings immune cells into the tissue over the following day.
Swelling and chemical signals from that process sensitise pain receptors in the connective tissue surrounding the muscle.
The timing of that immune arrival, rather than the damage itself, is what sets the delay and why the peak arrives around forty-eight hours.
The effect fades quickly with repetition
Performing the same activity again within a few weeks produces markedly less soreness, an adaptation known as the repeated bout effect.
Part of it involves the nervous system distributing work across more fibres, and part involves structural reinforcement within the muscle.
The protection is fairly specific to the movement and the range trained, which is why a familiar exercise at an unfamiliar range can bring soreness back. It also fades over weeks away from the activity, though more slowly than it was acquired.
Soreness is a poor measure of a session
Because soreness tracks novelty rather than training stimulus, a well-designed session in a trained person often produces very little.
Chasing soreness therefore selects for constant variation, which works against the progressive repetition that drives strength gains.
Pain that is sharp, localised to a joint, or accompanied by dark urine and severe swelling is a different matter and warrants medical attention rather than rest alone.
